5000m ROW option if you do not have a rowing machine do 100 reps of bent over hang rows for 3x
50 box jumps make sure height is relevant to how high you can jump
50 step ups each leg(step ups are placing one foot on top of box and continuously stepping up and down which will be a rep)
50 Jump Squats
3x 2:00min wall holds
.50 MILE backwards on tredmill or 2 LAPS around track backwards
